How the Fat-Burn Estimate Works
The calculation is based on the Compendium of Physical Activities, which gives each activity a metabolic equivalent (MET). One MET is the energy you burn at rest, about 3.5 ml of oxygen per kilogram per minute. During exercise, the MET value says how many times harder your body is working.
For a 70 kg person doing a 5.0 MET lat session, that is 5.0 × 3.5 × 70 ÷ 200 = 6.125 kcal per minute. Over 30 minutes that becomes about 184 kcal. To estimate fat energy, we multiply by the fat-use percentage associated with that intensity level: light steady work uses more fat as a percentage, while hard, short rest sets rely more on carbohydrate. Dividing fat calories by 9 gives the grams of fat burned. This does not mean the fat came from your lats. The body draws from fat stores all over, and spot reduction is not supported by evidence.
Worked Examples
Example 1 — moderate lat pulldown. A 75 kg person does 25 minutes of moderate lat pulldowns at 5.0 MET. Calories per minute = 5.0 × 3.5 × 75 ÷ 200 = 6.56 kcal. Total = 164 kcal. At 45% fat use, fat calories = 74 kcal, or about 8.2 g of fat.
Example 2 — gentle back work. A 60 kg person does 40 minutes of back extensions and light band rows at 2.8 MET. Calories per minute = 2.8 × 3.5 × 60 ÷ 200 = 2.94 kcal. Total = 118 kcal. At 65% fat use, fat calories = 77 kcal, or about 8.5 g of fat.
Notice that the gentler session did not necessarily produce less fat grams because a higher fat percentage can offset a lower total. Both examples are estimates, not lab-accurate values.
Choosing an Intensity That Matches Your Workout
If you are doing a smooth, controlled lat pulldown with a weight you can handle for 12–15 reps, the moderate option is appropriate. If the last few reps are very hard and you need longer rests, the vigorous option fits better. For low-effort mobility work, use the light option.
